Phase 2: Rebuild

Chapter 6 of 9 · 10 min read

You have reset your foundation. Now we build on it.

Phase 2 is about layering, adding strategic enhancements without breaking what is already working. You will notice energy becoming more predictable, focus deepening, cravings for the rituals rather than resistance to them, faster adaptation to stress, and sleep quality improving further.

The goal by day 60: your morning routine is no longer a routine. It is your unfair advantage.

The method introduces three new dimensions: nutritional timing, cognitive priming and recovery rituals.

A high-protein breakfast alongside a cup of MAD coffee

Ritual 6

The Protein Rule

What
Eat 30g of protein within 90 minutes of waking.
How
Prioritise protein before carbs at breakfast.

Why it works

  • Stabilises blood sugar with a slow, steady release
  • Keeps you full longer and reduces cravings
  • Supports muscle maintenance and repair
  • Triggers satiety hormones, so you are not hungry by 10am
  • Provides amino acids for neurotransmitter production

The minimum

Even 20g is significantly better than the carb-heavy breakfast most people eat, which is often less than 10g.

Easy sources of roughly 30g: four eggs with two sausages, Greek yoghurt with a scoop of protein powder, a two-scoop shake, overnight protein oats, a cup of cottage cheese, or smoked salmon with two eggs. Prep the night before to remove the decision fatigue.

Ritual 7

The Breath Rule

What
Two minutes of intentional breathing before your first task of the day.
How
Sit comfortably, a chair is fine. Soften your gaze or close your eyes. In for 4 counts, hold for 4, out for 6. Repeat 10 times.

Why it works

  • Supports a calmer cortisol response rather than fight-or-flight all day
  • Improves heart rate variability, a marker of stress resilience
  • Enhances focus, because you are training your attention
  • Supports healthy blood pressure and lower anxiety

The minimum

Even one minute, five or six breaths, makes a difference.

Do it after your morning rituals and before you check email. This is the bridge between waking up and being productive. Other techniques worth trying: box breathing at 4-4-4-4, the physiological sigh, or 4-7-8 breathing for calm.

Ritual 8

The Shutdown Rule

What
A 10 minute wind-down routine one hour before bed.
How
Dim all lights, or switch to red and amber. Put your phone in another room, or at least on airplane mode. Do something analogue: read a physical book, stretch, journal, talk to your partner.

Why it works

  • Your pineal gland starts producing melatonin
  • Your core body temperature begins to drop, which is necessary for deep sleep
  • Your brain shifts from beta waves to alpha waves

The minimum

Dimming the lights and putting your phone away is 80% of the benefit.

You cannot hack morning energy if you are not sleeping well, and sleep quality is largely determined by the two hours before bed. Ideas: read fiction for 20 minutes, 10 minutes of gentle stretching, a brain-dump journal, a warm shower, or time with your partner.

Weeks 4–6: expanding the system, days 22–42

Add the three new rituals one at a time. Week 4, add protein and keep all five from Phase 1. Week 5, add breath. Week 6, add shutdown, and now you are doing all eight.

  • Week 4: the protein will noticeably reduce mid-morning crashes.
  • Week 5: the breathing practice will help you feel less reactive and more centred.
  • Week 6: the shutdown ritual will improve your sleep quality.

Weeks 7–9: optimising performance, days 43–63

By now you are not trying anymore. You are in the flow. This is where we optimise.

Fine-tune caffeine timing

You have been working towards ninety minutes since week two. This is where you find out whether ninety is actually your number. Try 120 for a week and compare them honestly. Some people feel better waiting the full two hours. Others find ninety is plenty and two hours just leaves them irritable by ten. Keep whichever one you would defend to a friend.

Track energy and look for patterns

For one week, rate your energy 1–10 at 8am, 11am, 2pm, 5pm and 8pm. When do you feel best? When do you dip? What behaviours correlate with high energy days?

Identify your personal energy leaks

  • Not moving enough by midday? Do a five minute stretch before your first meeting.
  • Too much caffeine? Try a decaf to replace your last cup.
  • Not enough water? Try an electrolyte powder or a sugar-free cordial for taste.
  • Poor sleep the night before? Move your cut-off an hour earlier. If you normally stop at two, stop at one. Coffee, tea, and anything sold as an energy drink all count.
  • Checking email in bed? Leave your phone on the other side of the room.

Add one peak performance ritual, optional

  • Cold exposure, 30–90 seconds at the end of your shower, to support alertness and stress resilience.
  • Extended breathwork, 5–10 minutes instead of two, for deeper nervous system regulation.
  • Morning pages, three pages of stream-of-consciousness writing, for mental clarity.
  • Meditation, 10 minutes guided or unguided, to support attention and emotional regulation.

Reflection

Phase 2 checkpoint, end of day 60

  1. What is your morning routine now? List the rituals you do consistently.
  2. How has your energy changed since day 1?
  3. What is still challenging?
  4. What is working so well you would never give it up? That is your keystone habit. Protect it fiercely.
